I did a lot of hip flexor stretching including kneeling split stance cable rows and press (one arm), and glute work. Now I can do the thomas test and pass it with no problem. I think I recall that when you do leg-raises, if you do them with extended knees, the rectus femoris is too short (over-active insufficiency) and can't contribute as effectively as a hip flexor, so other muscles like the psoas perform more of the hip flexion? Not to mention, the psoas could also ass...

I find it pretty hard to eliminate the posterior chain from rowing regardless or whether or not I set the weight down or keep the back bent or straight. Chest-support seems like probably the most reliable way, ideally the kind that involves the lead amount of compression for easier breathing.

Should we limit mostly to strength training or are stretching/diet books okay too? There could be some stuff on the fence like types of yoga which aren't particularly muscular and more meditative in nature, plus stuff like sex poses =P

As far as I can tell, the plain "bent over row" without any modifiers means about 45 degrees away from the torso. The upper back rowing takes the lats out and focuses on the external rotators. Besides doing ze lateral rotation, the posterior deltoid and 2 rotor cuff muscles (infraspinatus and teres minor) apparently also do transverse extension, which be the elbows-out rowing variations.
